A weight loss calendar works for one reason: it turns a vague goal into 28 small decisions that are already made. This one runs four weeks, with three strength days, two cardio days, one long walk and one full rest day each week, and a nutrition focus that changes weekly so you are never trying to fix everything at once. Followed as written, most people lose 3 to 6 pounds of body fat over the four weeks while keeping the muscle that makes the loss stick. Print it, put it on the fridge, and cross off days.

Focus (Mindset)

How the calendar is built, and why the order matters

Most weight loss calendars fail in the second week because they front-load everything: a new diet, a new training plan and a new sleep schedule all on day one. By day nine the novelty is gone and three habits are competing for the same energy. This calendar is deliberately staggered. Movement is the constant from day one, because it is the habit people find easiest to keep once it is scheduled. Nutrition changes arrive one per week, each small enough to hold while the previous one becomes automatic.

The weekly shape is the same every week so it becomes routine: Monday strength, Tuesday cardio, Wednesday strength, Thursday easy cardio or mobility, Friday strength, Saturday a long walk, Sunday rest. Strength comes first in the week because it is the workout that protects muscle while you are in a calorie deficit, and muscle is what keeps your metabolism from sliding as the weight comes off. Cardio fills the gaps and adds the extra burn without adding recovery debt. The walk is the secret weapon: 60 minutes at a conversational pace burns 250 to 400 calories, costs nothing in recovery, and doubles as the week's stress reset.

Week 1: build the base (days 1 to 7)

Nutrition focus: protein at every meal. Aim for a palm-sized portion of protein at breakfast, lunch and dinner. Nothing else changes yet. Protein is the single most effective lever for early fat loss because it blunts hunger, protects muscle and costs energy to digest.

  • Day 1 (Mon): Strength A: 3 rounds of 12 squats, 10 push-ups (knees down if needed), 12 dumbbell rows each side, 30-second plank. 25 minutes.
  • Day 2 (Tue): Cardio: 20 minutes brisk walk or easy bike, then 6 rounds of 30 seconds fast, 60 seconds easy.
  • Day 3 (Wed): Strength B: 3 rounds of 12 reverse lunges each leg, 12 dumbbell shoulder presses, 15 glute bridges, 20 mountain climbers. 25 minutes.
  • Day 4 (Thu): Easy day: 20 to 30 minutes walking plus 10 minutes of hip and shoulder mobility.
  • Day 5 (Fri): Strength A again. Add one rep to every set from Monday.
  • Day 6 (Sat): Long walk: 45 to 60 minutes, any pace you can hold a conversation at.
  • Day 7 (Sun): Rest. Weigh in, write it down, plan next week's meals in 15 minutes.

Week 2: add volume (days 8 to 14)

Nutrition focus: vegetables and water, on top of protein. Add a fist-sized serving of vegetables to lunch and dinner and drink a glass of water before each meal. Both fill you up on almost no calories, which is what makes the deficit painless rather than a fight.

  • Day 8 (Mon): Strength A: 4 rounds instead of 3. 30 minutes.
  • Day 9 (Tue): Cardio: 25 minutes, with 8 fast intervals of 30 seconds.
  • Day 10 (Wed): Strength B: 4 rounds. Slow the lowering phase of every rep to a 3-count.
  • Day 11 (Thu): Easy day: 30 minutes walking, 10 minutes mobility.
  • Day 12 (Fri): Strength A: 4 rounds, heavier dumbbells if you have them, or add 2 reps per set.
  • Day 13 (Sat): Long walk: 60 minutes. Take a route with hills if you can.
  • Day 14 (Sun): Rest, weigh in, plan meals. Expect 1 to 3 pounds down by now; if the scale has not moved, check portion sizes on the protein and the snacks between meals before changing anything else.

Week 3: raise the intensity (days 15 to 21)

Nutrition focus: the evening window. Keep protein, vegetables and water, and add one rule: the kitchen closes two to three hours before bed. Late eating is where most people's extra 300 to 500 calories a day live, and it is the easiest place to remove them without feeling deprived at any actual meal.

  • Day 15 (Mon): Strength A: 4 rounds, with a 20-second hold at the bottom of the last squat and the last push-up of each round.
  • Day 16 (Tue): Cardio: 25 minutes, 10 intervals of 30 seconds fast, 45 seconds easy.
  • Day 17 (Wed): Strength B: 4 rounds. Swap reverse lunges for walking lunges.
  • Day 18 (Thu): Easy day: 30 minutes walking, 10 minutes mobility, 5 minutes of deep breathing at the end.
  • Day 19 (Fri): Strength A + B combined: 2 rounds of each, 35 minutes. The hardest session of the month.
  • Day 20 (Sat): Long walk: 60 to 75 minutes.
  • Day 21 (Sun): Rest, weigh in, plan meals. Take a front and side photo; the mirror moves before the scale does.

Week 4: consolidate (days 22 to 28)

Nutrition focus: hold all three habits. No new rule this week. Protein at every meal, vegetables and water at lunch and dinner, kitchen closed in the evening. The point of week 4 is to prove to yourself that the routine is now normal, because what happens on day 29 is what decides whether the weight stays off.

  • Day 22 (Mon): Strength A: 4 rounds, your heaviest weights or highest reps of the month.
  • Day 23 (Tue): Cardio: 30 minutes, 10 intervals.
  • Day 24 (Wed): Strength B: 4 rounds.
  • Day 25 (Thu): Easy day: 30 minutes walking, mobility.
  • Day 26 (Fri): Strength A + B: 2 rounds of each. Compare it with day 19; it should feel easier.
  • Day 27 (Sat): Long walk: 60 minutes, your favourite route.
  • Day 28 (Sun): Rest. Final weigh-in and photos. Read the section below before you decide what week 5 looks like.

What to expect on the scale, week by week

A realistic curve for someone following the calendar and the nutrition habits: week 1 down 1 to 3 pounds (mostly water as carbohydrate stores drop), week 2 down another 1 to 2, week 3 down 1 to 2, week 4 down 1 to 2. That is 4 to 9 pounds on the scale, of which 3 to 6 is body fat. Two things make people quit early: expecting week 1's number every week, and weighing daily. Weigh once a week, same day, same time, after the bathroom and before breakfast. If two consecutive weekly weigh-ins are flat, tighten one thing only: portion sizes first, then the evening window, then add 10 minutes to the walks. Never cut the strength days; that is the part keeping the loss from being muscle.

Day 29: how to keep the weight off

The calendar ends; the habits should not. The simplest way to hold a result is to repeat the calendar with week 4's rules from day one and week 3's workouts throughout, then progress the weights every two weeks. How much weight can I lose with a 28-day calendar?

Following the workouts and the three nutrition habits, most people lose 4 to 9 pounds on the scale over 28 days, of which 3 to 6 pounds is body fat. Faster than that usually means muscle and water, which comes back.

Do I need a gym or equipment?

No. Every strength session works with bodyweight alone; a pair of dumbbells makes weeks 3 and 4 more effective. The cardio days are walking, jogging or a bike, whatever you have.

What if I miss a day?

Do the missed workout the next day and shift the week by one; never double up. Missing one day changes nothing. Missing a week is when the calendar stops working, so protect the Monday session above all others.

Should I count calories as well?

Not for the first 28 days. The three habits (protein at every meal, vegetables and water, an evening cut-off) create a deficit for most people without counting. If the scale is flat after two weekly weigh-ins, start by measuring portions rather than counting everything.
